Improve My VO₂ Max
Build the aerobic base and focused hard efforts that raise how much oxygen your body can use during intense exercise.
What to do
Train aerobically at least three times a week. Most sessions should feel conversational: breathing is up, but you can still speak in full sentences.
After two or more weeks of consistent easy work, add one interval session. Efforts of roughly two to five minutes give enough time at high oxygen demand to raise aerobic capacity. “Hard” means controlled and repeatable, around 8 out of 10, not an all-out sprint. Warm up thoroughly and stop the set when pace or technique falls apart.
Add two strength sessions a week if you can. Strength doesn't replace aerobic work but helps you move durably and can improve economy. Sleep, enough food, and easy days are part of the program; adaptation happens between hard sessions.
A simple plan
This eight-week example suits a generally healthy adult who already handles 30 minutes of continuous moderate exercise:
- Weeks 1–2: Three conversational sessions of 30 to 40 minutes in any repeatable low-impact or weight-bearing mode. Finish each with energy left.
- Weeks 3–4: Add five to ten minutes to two sessions, or add a fourth easy 20- to 30-minute session. Keep one full rest day and two brief full-body strength sessions.
- Weeks 5–6: Replace one easy day with intervals: warm up 10 minutes, do four 3-minute hard efforts with 3 minutes easy between, cool down 10 minutes.
- Weeks 7–8: Repeat. If all four efforts stay controlled and recovery is normal, add a fifth effort or nudge the pace up, not both. Keep the other sessions easy.
- After week 8: Take an easier week, then retest under comparable conditions. Stay on the plan while performance rises; change the stimulus only once the trend has truly flattened.
Cycling, rowing, swimming, uphill walking, and running can all raise VO₂ max. Testing is most specific to the mode you train in, so a cycling block may not carry over fully to a running test. Pick one primary mode for measurement and use others for extra volume or joint relief.
If you're starting from inactivity, begin below this plan; even 10- to 20-minute sessions count. Build frequency and tolerance before adding hard intervals.
How to know it is working
Use a capacity test plus a real-world marker. A laboratory cardiopulmonary exercise test is the reference method, but a repeatable field test (a timed walk or run, a cycling test, or the same wearable estimate) can show a useful trend. Keep the device, mode, route, temperature, and pre-test routine as similar as you can.
Retest every eight to twelve weeks, not every day. Wearables often infer VO₂ max from heart rate and speed or power, so heat, hills, fatigue, medication, sensor fit, and algorithm changes can move the estimate. Relative VO₂ max is expressed per kilogram of body weight, so weight change can shift that number even if absolute oxygen use changes less.
Between tests, look for faster pace or higher power at the same heart rate and perceived effort, less breathlessness on a familiar hill, and hard intervals you can repeat without fading.
If you get stuck
Check consistency first; one heroic interval session can't replace weeks of missed easy work. Then ask whether the easy days are truly easy and the hard day truly focused. The same moderately hard middle every day builds fatigue without enough quality or volume.
If intervals stop improving, lengthen the recovery, cut the number of efforts, or switch to a lower-impact mode. If every session feels worse, take an easier week and look at sleep, fueling, illness, iron status when clinically relevant, heat, and life stress. Don't add a second hard day until the first is well tolerated.
A flat watch estimate with better pace or power is usually a measurement question, not proof of failure. A sudden drop in capacity, though, especially with unusual breathlessness, palpitations, chest discomfort, or post-viral symptoms, needs evaluation.
