Wear a heart-rate monitor if you have one and start the session at an easy pace.
Warm up for about 10 minutes at easy-to-moderate effort.
Complete four 4-minute hard intervals building effort instead of sprinting from the first minute.
Move easily for 3 minutes between hard intervals.
Cool down for about 5 minutes.

To keep results clean
Choose bike, rower, elliptical, treadmill, hill, or clear route. No traffic, obstacles, or sketchy footing.
First session sets pace: finish repeatable, not destroyed.
Warm up 10 minutes. Build the first rep; do not sprint from minute one.
Aim for 85–95% HRmax late in each rep. Later reps matter most.
Recover easy for three minutes. Do not turn recoveries into hidden intervals.
Leave 48+ hours between sessions. Skip if sleep, illness, soreness, or stress wrecked recovery.

3 min easy is not filler. It drops effort enough to repeat the next 4 min rep; heart rate, temperature, and oxygen demand stay elevated. The session creates more total high-oxygen work than 1 continuous effort most people abandon.
